Piriformis Stretches to Relieve Piriformis Syndrome

Cross one ankle over the opposite thigh so your legs form a figure-four shape.

Reach behind the thigh of the bottom leg and gently draw it toward your chest.

You should feel a mild stretch in the buttock of the crossed leg.

Hold for about 20 to 30 seconds while breathing normally, then release slowly.

Repeat 2 to 3 times on each side if comfortable.

2. Seated Figure-Four Stretch

Sit upright in a sturdy chair with both feet on the floor.

Place one ankle over the opposite knee.

Keeping your back relatively neutral, lean forward gently from the hips until you feel a stretch in the buttock.

Do not force the crossed knee downward.

Hold for 20 to 30 seconds and repeat as tolerated.

3. Gentle Hip Flexor Stretch

Tightness at the front of the hip can affect movement patterns around the pelvis.

Kneel with one knee on the floor and the opposite foot in front.

Keep your torso upright and gently tuck the pelvis rather than aggressively arching the lower back.

Shift forward slightly until you feel a stretch at the front of the hip on the kneeling side.

Hold for about 20 to 30 seconds.

4. Hamstring Stretch

Lie on your back and lift one leg upward while keeping the other leg bent or resting comfortably.

Support the lifted leg behind the thigh if necessary.

Slowly straighten the knee until you feel a mild stretch along the back of the thigh.

Do not force the ankle toward you if doing so creates tingling or nerve-like symptoms.

Hold for about 20 to 30 seconds.

5. Foam Rolling the Gluteal Region

A foam roller can be used for gentle self-massage around the buttock muscles.

Sit on the roller and shift your weight slightly toward one side.

Move slowly over the muscular area rather than rolling aggressively over bones or directly pressing on a painful nerve-like spot.

Pause briefly over areas of muscular tension, but avoid forcing pressure into severe pain.
